Start with carbs, then add a real protein source

Breakfast is the easiest place to add calcium and B12 regularly.

If mornings fail, the rest of the plan usually gets thin.

Have one plant-based recovery meal you can repeat

Grain bowls, smoothies, wraps, or pasta with legumes all work.

Do not leave recovery to a bar and a promise of dinner later.

The repeat meal matters more than chasing novelty foods.
