Day before
Build the base
- Drink to thirst throughout the day and aim for pale yellow by evening.
- Do not try to make up for lost time with a giant chug before bed.
3-4 hours before
Use breakfast as the anchor
- Have about 16-20 oz with the pre-race meal.
- This gives the body time to absorb fluid and clear the bladder.
2 hours before
Sip, do not chug
- Use 8-12 oz as a controlled top-off.
- Keep sipping only if the athlete still feels behind on fluids.

If racing in heat, add electrolytes
